# When your mind wanders during meditation.

You sit down, and your mind is already answering messages, planning tomorrow or replaying a conversation. Then you notice you have drifted off. Your next step can be small: choose something you can sense right now and notice it again.

## Recognise what just happened

Perhaps you were listening to rain, then started thinking about a document due tomorrow. When you notice, you might silently say, “thinking about work.” You can leave it there without analysing the whole task.

The NHS beginner guide describes mind wandering as a natural part of meditation. In this kind of attention practice, you can practise returning after a distraction; you do not have to wait for an empty mind to begin.

## Try a short practice of noticing and returning

Read the sequence first, then leave a little quiet time to try it. Go through it once, or repeat while it feels comfortable.

1. **Choose one anchor** — Sit comfortably and feel your feet touching the floor. You could instead choose a sensation of natural breathing or a little of the rain you are hearing. Choose one to start.

2. **Notice the detour** — When a thought appears, notice whether you have followed it. When you catch this, acknowledge “thinking,” without blaming yourself or pushing the thought away.

3. **Notice the sensation again** — Feel the contact beneath your feet, or hear one change in the rain. Let your breathing keep its own rhythm.

4. **Bring the practice to a close** — When you are ready to finish, look around, move your fingers and decide what you will do next. You can stop here.

## Choose another anchor when the breath feels difficult

If noticing your breath turns into controlling each inhale and exhale, try feeling the support of the chair or listening to the room. Johns Hopkins Medicine also lists sound and physical sensations as possible anchors.

With sound, attend to a small part of what you hear: a drop of rain landing, for example, or a distant gust of wind. You do not need to collect every sound or treat the recording as a test.

## Leave with one specific observation

Instead of counting distractions, you could note: “I was thinking about the meeting, then heard the rain again.” That describes what happened without giving the session a score.

If the task really needs attention, write it down afterward. Next time, begin again with a sensation you can notice. You do not owe tomorrow the quiet you did not find today.
